If you’ve spent any time on fitness podcasts or social media in the last two years, you’ve heard someone talk about zone 2 cardio. Andrew Huberman brings it up constantly. Elite endurance athletes have trained this way for decades. The regular gym-going world is finally catching on.
But try to figure out what it actually is, and you end up buried in jargon. Lactate thresholds. Mitochondrial biogenesis. MAF formulas. Most articles either drown you in acronyms or simplify so hard you walk away knowing nothing.

What Is a Zone 2 Heart Rate?
Think of cardio as having different gears. Walking to the mailbox is gear one. An easy jog is gear two. A moderately hard run is gear three. A tempo effort is gear four. An all-out sprint is gear five. Zone 2 is gear two — easy but not too easy.
In more precise terms, zone 2 sits roughly below or near your first ventilatory or lactate threshold — the point where your breathing starts to shift but hasn’t yet become labored. It’s sustainable, mostly aerobic, and heavily reliant on fat as a fuel source.
Sugar still contributes — your body doesn’t use either fuel exclusively at any intensity — but the ratio tilts meaningfully toward fat here, which is part of why zone 2 has the training effects it does.
In real-world terms, you’re in the zone 2 cardio range if:
- You can hold a full conversation in complete sentences, but couldn’t comfortably sing
- Your effort feels like a 4 or 5 out of 10 — sustainable, but not truly easy
- You’re breathing through your nose or lightly through your mouth, not gasping
- You could keep going for an hour or more without falling apart
If you’re grinding or counting down the minutes, you’ve gone too hard. If you can chat with no change in breathing at all, you’re too easy. The sweet spot sits between.
Roughly, that’s about 60–70% of your maximum heart rate for many people, though the exact range varies by zone model — ACSM puts moderate intensity around 65–75% HRmax, while AHA defines it as 50–70%. That number also comes with serious caveats around max-HR estimation, as you’ll see. Zone 2 cardio is more feel-based than watch-based.
The Benefits of Zone 2 Cardio
Why has zone 2 cardio moved from an obscure coaching concept into the mainstream fitness conversation? Four reasons.
It rebuilds your fat-burning engine
Your muscle cells contain tiny structures called mitochondria — think of them as little furnaces that turn fat into usable energy. The more furnaces you have, and the better they work, the more fat you can burn at any given effort.
A 2018 study compared professional cyclists with people with metabolic syndrome (the cluster around high blood sugar, high blood pressure, and belly fat).1
The pros, climbing hard on a bike, burned fat at about 1.3 grams per minute. The metabolic syndrome group, barely pedaling, burned only 0.2 grams per minute — and when they pushed a bit harder, their fat-burning stopped entirely.
Why the gap? Furnaces. The pros had built an army of mitochondria over years of mostly-easy training. The metabolic syndrome group had fewer, and the ones they had couldn’t keep up. This is metabolic flexibility — how smoothly your body switches between fat and sugar based on demand. Zone 2 cardio is one of the clearer ways to improve it over time.
It may help you build fitness with less systemic stress
That moderately-hard treadmill session most people default to? It elevates cortisol — your main stress hormone. One 2008 study found that cortisol levels can peak 30 to 90 minutes after the workout ends, depending on intensity.2
For most people this is a non-event — cortisol rises, cortisol clears, life moves on. Post-exercise cortisol is a normal response, not inherently a problem.
That said, for someone already running on a high stress load — poor sleep, demanding job, a hard life chapter — consistently stacking harder cardio on top may not be ideal.
The link between chronic stress and outcomes like poor sleep and stubborn belly fat exists in the broader research, but tying those outcomes specifically to exercise-induced cortisol is more speculative. Plausible consideration, not a proven mechanism.
The practical takeaway is cleaner than the physiology. Lower-intensity aerobic work generally produces a smaller acute cortisol response than harder sessions and is usually easier to recover from. That tends to leave people energized rather than drained — which usually means they keep doing it.
It supports VO₂ max — the fitness marker linked to how long you’ll live
VO₂ max sounds technical, but it just measures one thing: how much oxygen your body can move and use at full effort. Bigger number, fitter body. It’s also one of the strongest measurable fitness markers associated with lower mortality risk that researchers have found.
A 2018 study tracked 122,000 people for about 8 years. The top-fitness group had an 80% lower chance of dying during the study than the bottom-fitness group.3 To put that in perspective: the gap between the fittest and least-fit was larger than the gap between smokers and non-smokers. (Caveat: this is correlation, not proof — fit people differ from unfit people in lots of ways besides fitness. But the effect size is striking.)
A separate Norwegian study found that higher measured peak oxygen uptake was associated with lower risk of future coronary heart disease.4 The practical point is simple: improving aerobic fitness is strongly linked with better long-term cardiovascular outcomes.
Here’s where zone 2 cardio fits in. HIIT is a strong driver of VO₂ max improvement — often a faster one, at least short term. But HIIT alone has limits: it demands recovery, carries injury risk, and most people can’t sustain much of it weekly. Zone 2 builds the aerobic base — heart, lungs, mitochondrial capacity — that supports VO₂ max over the long term and lets you actually benefit from hard work when you do it. The two work together.
It’s sustainable enough to accumulate real volume
Last benefit: you can actually do a lot of zone 2 cardio. Because it doesn’t create the same joint stress, nervous-system fatigue, or hormonal disruption as harder training, most people can add hours of it per week without breaking down.
Total time in zone is one of the bigger drivers of long-term adaptation — and zone 2 is the kind of intensity that lets you accumulate volume without much recovery tradeoff.

Here's how each method works, and where each one falls short.
The talk test (the simplest method)
The easiest method is also what clinical exercise physiologists often rely on.
Try to hold a conversation during your workout. Full, complete sentences but couldn't comfortably sing → you're in the zone 2 cardio range. Clipping sentences to catch breath → zone 3. Reading aloud with no change in breathing → zone 1.
Not perfect — heat, hydration, and how you feel can all shift it — but for most people, most days, more reliable than a number on a wrist.
Zone 2 Heart Rate by Age (the formula methods)
Three formulas to choose from if you want a number for your watch. Each has tradeoffs.
The classic 220 − age formula:
Subtract your age from 220, then aim for 60–70% of that. A 40-year-old: 180 max HR, zone 2 = 108–126 bpm.
The catch: this 1971 formula is off by an average of 11–12 beats per minute.5 For that same 40-year-old, real max HR could be anywhere from 168 to 192 — and that's only for two-thirds of the population. A massive margin of error.
The Tanaka formula:
A more accurate alternative: 208 − (0.7 × age). For a 40-year-old that still gives 180, but it's better across age groups. Still ~10–11 bpm of error.
The MAF 180 formula:
Developed by endurance coach Dr. Phil Maffetone, this estimates an aerobic ceiling rather than a percentage of max.6 Start with 180 minus your age, then adjust:
- Subtract 10 if recovering from a major illness or on ongoing medication
- Subtract 5 if inconsistent or returning from injury
- Keep as is if training consistently for 2+ years
- Add 5 if competing successfully for 2+ years
For a healthy 40-year-old training consistently, that's 140 bpm as the aerobic ceiling — roughly the upper edge of zone 2. MAF sidesteps the max-HR estimation problem but is a coaching heuristic, not a lab-validated method.
The nose-breathing test
Free cross-check: try breathing only through your nose during your workout. If you can sustain it comfortably, you're likely in zone 2 or below. The moment you have to open your mouth, you've crossed into zone 3. Rough signal rather than precise measurement — but free and hard to cheat.
Bottom line: use the talk test as your main signal, sanity-check with a heart rate estimate, adjust based on how your body feels.
How to Build a Zone 2 Workout
Here's how to turn the zone 2 cardio science into a weekly plan. A good zone 2 workout structure has three parts: how often, how long, and what kind.
How often and how long
Aim for roughly 150–180 minutes per week as a strong starting target. That lines up with general moderate-intensity activity guidelines and gives most people enough repeated exposure to build aerobic fitness. Shorter sessions still count, especially for beginners, but longer steady sessions are usually better for dedicated zone 2 development.
For dedicated zone 2 training, 40–60 minutes per session is a useful target — enough time for the steady-state benefits to compound. A solid default: three or four sessions of that length per week.
What kind
Zone 2 cardio works on anything you can sustain a steady effort on — but some options are easier to control:
- Stationary bike — probably the easiest way to nail zone 2; precise effort control, no impact
- Brisk uphill walking — great for beginners; a moderate incline at 3.0–3.5 mph puts most people right in the zone
- Rowing at a moderate pace
- Elliptical or similar low-impact machines
- Easy jogging — but only if you're fit enough to keep your heart rate low while running; most beginners accidentally end up in zone 3
The rule: pick the modality where you can actually stay in zone 2. If jogging always pushes you into gasping, walk uphill or bike.
A sample week
For a typical intermediate gym-goer:
- Monday: 45 minutes zone 2 cardio (bike)
- Tuesday: Resistance training
- Wednesday: 50 minutes zone 2 cardio (incline walk)
- Thursday: Resistance training
- Friday: 30 minutes HIIT or short intervals (optional, skip in stressful weeks)
- Saturday: 60 minutes zone 2 cardio (any modality)
- Sunday: Rest or easy walk
About 155 minutes of zone 2 cardio total — right in the sweet spot for adaptation.
If you're a runner, this is one of the cleanest cases for cross-training — swapping a run for a steady bike or row session lets you build aerobic base without adding mileage to legs that are already absorbing impact.
Zone 2 Cardio vs. HIIT — Do You Need Both?
A common question, with a reasonably clear answer.
HIIT works. A 2016 study showed that just 10 minutes of sprint intervals — three all-out 20-second bike sprints with rest in between — improved VO₂ max by 19% over 12 weeks, matching 50-minute steady cardio sessions.7
But HIIT isn't a full replacement for zone 2. It can improve VO₂ max and mitochondrial function, but it's harder to recover from and harder to accumulate in large weekly volumes. It also carries real injury risk for people without a fitness base (one analysis found increases in HIIT-related injuries correlated with a 274% rise in HIIT interest).8 Zone 2 cardio gives you the low-stress weekly volume that supports the aerobic base everything else builds on.
Here's the rule: roughly 80% easy, 20% hard. Elite endurance athletes often spend about 75–80% of their training at low intensity, with a smaller portion at higher intensity.9 They avoid the moderate middle zone — what Dr. Stephen Seiler has called a training "dead zone," hard enough to drain recovery but not hard enough to build peak fitness.
For most recreational exercisers, strict 80/20 is overkill. The practical lesson is simpler: do more easy aerobic work than hard work. Most people have it backwards — mostly moderate-to-hard sessions and almost no true easy volume. That's how you plateau.
Common Zone 2 Cardio Mistakes
A few traps worth avoiding.
Going too hard.
The most common zone 2 cardio mistake. Your body will push toward zone 3 because it feels more productive. Resist. Zone 2 is supposed to feel slightly boring — that's the point.
Too-short sessions, every time.
Three 15-minute sessions aren't quite the same as one 45-minute session for dedicated zone 2 development — steady-state benefits tend to compound the longer you stay in zone. Shorter bouts still count for general fitness; just don't make them your only mode.
Chasing the heart rate number.
Your measured heart rate will shift with caffeine, heat, sleep, and stress — without your actual zone changing. Trust feel over the watch.
Skipping strength training.
Zone 2 cardio is a cardiovascular tool. It won't build or protect muscle. Pair it with 2–3 resistance-training sessions per week, especially if weight loss is a goal.
Assuming more is better.
More than five zone 2 cardio sessions a week starts eating into your recovery budget for everything else.

Zone 2 cardio isn't a passing trend. It's a specific intensity that quietly builds fat-burning capacity, endurance, heart health, and the cellular machinery underneath almost every other fitness outcome. The mechanisms aren't fully settled, but the pattern in the research is consistent enough to act on.
The takeaway: most of your cardio should feel easier than your instincts tell you. Hard work is fine in small doses. But the foundation that makes everything else work gets built going slow, for a while, often.
